BMR vs TDEE explained

BMR (Basal Metabolic Rate) = calories your body burns at complete rest. Brain, heart, lungs, liver, and basic cell function consume this even if you stayed in bed all day.

TDEE (Total Daily Energy Expenditure) = BMR × activity multiplier. This is your TRUE daily calorie need including walking, working, exercising.

The Mifflin-St Jeor equation (1990) is the most accurate predictive formula for the general population. Used by registered dietitians worldwide.

Filipino-specific consideration: Studies show Filipinos may have slightly lower BMR than Western averages at the same weight (5-10% lower). The Mifflin-St Jeor formula is still the best general estimate — for medical precision, get indirect calorimetry.

How fast can you safely lose weight?

  • 0.25 kg/week (-250 cal/day): Sustainable, minimal muscle loss
  • 0.5 kg/week (-500 cal/day): Aggressive but safe for most adults
  • 1 kg/week (-1000 cal/day): Too aggressive for most — causes muscle loss, low energy, metabolic slowdown
  • 2+ kg/week: Mostly water + muscle, not fat. Avoid except medically supervised

Math: 1 kg of body fat = ~7,700 calories. To lose 0.5 kg/week, eat 500 cal/day less than TDEE for 7 days = 3,500 cal deficit = ~0.45 kg fat.

Bonus: Combining diet + exercise is more sustainable than diet alone. Add 30-min walks daily = ~150 extra cal burned, no extra effort.

Protein, carbs, and fat — how much?

The default macro split (30P / 40C / 30F) is a balanced template. Adjust based on goals:

  • High-protein: 35-40% protein for muscle building or aggressive fat loss (1.6-2.2g/kg body weight)
  • Low-carb / keto: 5-10% carbs for some weight loss approaches (research mixed for general public)
  • High-carb: 50-60% carbs if you’re training endurance (long runs, cycling)

Filipino diet reality: Most Filipinos eat 55-65% carbs (rice-heavy). Cutting rice portions by 1/3 and adding more protein is the simplest high-impact change.

Protein sources cheap in PH: Eggs (₱8/pc), tilapia, bangus, chicken thigh, canned tuna, mongo, tofu. Aim 100-140g protein/day for active adults.

Common mistakes & tips

  • Liquid calories: 1 large Starbucks Frappuccino = 350-500 cal. 1 can of soda = 140 cal. Easy to overshoot without realizing.
  • “Healthy” restaurant salads: Often 600-800 cal with dressing + croutons. Order dressing on side.
  • Sauce calories: Mayo (90 cal/tbsp), peanut butter (95 cal/tbsp), olive oil (120 cal/tbsp). Measure for accuracy.
  • Eating “clean” doesn’t mean low-calorie: Nuts, avocado, oil — healthy but very calorie-dense.
  • Track for 2 weeks: Use MyFitnessPal, FatSecret, or Cronometer. After 2 weeks, you’ll eyeball portions accurately and won’t need to log.
  • Sleep matters: 7-9 hours. Sleep deprivation increases hunger hormones and decreases metabolic rate.
